This is Dr. Tim Spector. After training in medicine and becoming a consultant rheumatologist, he’s turned his attention to medical research, and is these days a specialist in twin studies, genetics, epigenetics, microbiome, and diet.

What does he want us to know?

For one thing: epigenetics are for more than just getting your grandparents’ trauma.

More usefully: there are things we can do to improve epigenetic factors in our body

DNA is often seen as the script by which our body does whatever it’s going to do, but it’s only part of the story. Thinking of DNA as some kind of “magical immutable law of reality” overlooks (to labor the metaphor) script revisions, notes made in the margins, directorial choices, and ad-lib improvizations, as well as the quality of the audience’s hearing and comprehension.

Hence the premise of one of Dr. Spector’s older books, “Identically Different: Why We Can Change Our Genes

(*in fact, it was his first, from all the way back in 2013, when he’d only been a doctor for 34 years)

Gene expression will trump genes every time, and gene expression is something that can often be changed without getting in there with CRISPR / a big pair of scissors and some craft glue.

How this happens on the micro level is beyond the scope of today’s article; part of it has to do with enzymes that get involved in the DNA transcription process, and those enzymes in turn are despatched or not depending on hormonal messaging—in the broadest sense of “hormonal”; all the body’s hormonal chemical messengers, not just the ones people think of as hormones.

However, hormonal messaging (of many kinds) is strongly influenced by something we can control relatively easily with a little good (science-based) knowledge: the gut.

The gut, the SAD, and the easy

In broad strokes: we know what is good for the gut. We’ve written about it before at 10almonds:

This is very much in contrast with what in scientific literature is often abbreviated “SAD”, the Standard American Diet, which is very bad for the gut.

However, Dr. Spector (while fully encouraging everyone to enjoy an evidence-based gut-healthy diet) wanted to do one better than just a sweeping one-size-fits-all advice, so he set up a big study with 15,000 identical twins; you can read about it here: TwinsUK

The information that came out of that was about a lot more than just gene expression and gut health, but it did provide the foundation for Dr. Spector’s next project, ZOE.

ZOE crowdsources huge amounts of data including individual metabolic responses to standardized meals in order to predict personalized food responses based on individual biology and unique microbiome profile.

In other words, it takes the guesswork out of a) knowing what your genes mean for your food responses b) tailoring your food choices with your genetic expression in mind, and c) ultimately creating a positive feedback loop to much better health on all levels.

  • What Happens To Your Body When You Stop Drinking Alcohol

    Immediately after we stop drinking is rarely when we feel our best. But how long is it before we can expect to see benefits, instead of just suffering?

    Timeline

    After stopping drinking alcohol for…

    • Seconds: the liver starts making progress filtering out toxins and sugars; ethanol starts to leave the system
    • 1 hour: fatigue sets in as the body uses a lot of energy to metabolize and eliminate alcohol. However, sleep quality (if one goes to sleep now) is low because alcohol disrupts the brain patterns required for restful sleep
    • 6–12 hours: the immune system starts recovering from the suppression caused by alcohol
    • 24 hours: immune system is back to normal; withdrawal symptoms may occur in the case of heavy drinkers
    • 3–5 days: resting blood pressure begins to drop, as stress levels decrease (alcohol may seem anxiolytic, but it is actually anxiogenic; it just masks its own effect in this regard). Also, because of insulin responses improving, appetite reduces. The liver, once it has finished dealing your last drinking session (if you used to drink all the time, it probably had a backlog to clear), can now begin to make repairs on itself.
    • 1 week: skin will start looking better, as antidiuretic hormone levels neutralize, leading to a healthier maintenance of hydration
    • 2 weeks: cognitive abilities improve as the brain begins to make progress in repairing itself. At the same time, kidneys start to heal.
    • 3–4 weeks: the liver begins to regenerate in earnest. You may wonder what took it so long given the liver’s famous regenerative abilities, but in this case, the liver was also the organ that took the most damage from drinking, so its regeneration gets off to a slow start (in contrast, if the liver had “merely” suffered physical trauma, such as being shot, stabbed, or eaten by eagles, it’d start regenerating vigorously as soon as the immediate wound-response had been tended to). Once it is able to pick up the pace though, overall health improves, as the liver can focus on breaking down other toxins.
    • 1–2 months: the heart is able to repair itself, and start to become stronger again (dependent on other lifestyle factors, of course).
    • 3 months and more: bodily repairs continue (for example, the damage to the liver is often so severe that it can take quite a bit longer to recover completely, and repairs in the brain are always slow, for reasons beyond the scope of this article). Looking at the big picture, at this point we also see other benefits, such as reduced cancer risks.

    In short… It’s never too soon to stop, but it’s also never too late, unless you are going to die in the next few days. So long as you’ll be in the land of the living for a few days yet, there’s time to enjoy the benefits of stopping.

    Most importantly: the timeline for the most important repairs is not as long as many people might think, and that itself can be very motivating.

  • “You Just Need to Lose Weight” And 19 Other Myths About Fat People – by Aubrey Gordon

    We’ve previously reviewed another book by this author, “What We Don’t Talk About When We Talk About Fat”, and this time, she’s doing some important mythbusting.

    The titular “you just need to lose weight” is a commonly-taken easy-out for many doctors, to avoid having to dispense actual treatment for an actual condition. Whether or not weight loss would help in a given situation is often immaterial; “kicking the can down the road” is the goal.

    Most of the book is divided into 20 chapters, each of them devoted to debunking one myth. Think of it like 10almonds’ “Mythbusting Friday” edition (indeed, we did one about obesity), but with an entire book, and as much room as she needs to provide much more detail than we can ever get into in a single article.

    And far from being a mere polemic, she does indeed provide that detail—this is clearly a very well-researched book, above and beyond the author’s own personal experience. Further, all the key points are illustrated and articulated clearly, making the book’s ideas very comprehensible.

    The style is pop-science, but with frequent bibliographical references for relevant sources.

    Bottom line: for some readers, this book will come as a great validation; for others, it may be eye-opening. Either way, it’s a very worthwhile read.

    Stiff joints and tight muscles limit movement, performance, and daily activities. They also increase the risk of injury, and increase recovery time if the injury happens. So, it’s pretty important to take care of that!

    Here’s how

    Key to joint health involves understanding mobility, flexibility, and stability:

    • Mobility: active joint movement through a range of motion.
    • Flexibility: muscle lengthening passively through a range of motion.
    • Stability: body’s ability to return to position after disturbance.

    Different body parts have different needs when it comes to prioritizing mobility, flexibility, and stability exercises. So, with that in mind, here’s what to do for your…

    • Wrists: flexibility and stability (e.g., wrist circles, loaded flexions/extensions).
    • Elbows: Stability is key; exercises like wrist and shoulder movements benefit elbows indirectly.
    • Shoulders: mobility and stability; exercises include prone arm circles, passive hangs, active prone raises, easy bridges, and stick-supported movements.
    • Spine: mobility and stability; recommended exercises include cat-cow and quadruped reach.
    • Hips: mobility and flexibility through deep squat hip rotations; beginners can use hands for support.
    • Knees: stability; exercises include elevated pistols, Bulgarian split squats, lunges, and single-leg balancing.
    • Ankles: flexibility and stability; exercises include lunges, prying goblet squats, and deep squats with support if necessary.

  • Pasteurization: What It Does And Doesn’t Do

    Pasteurization’s Effect On Risks & Nutrients

    In Wednesday’s newsletter, we asked you for your health-related opinions of raw (cow’s) milk, and got the above-depicted, below-described, set of responses:

    • About 47% said “raw milk is dangerous to consume, whereas pasteurization makes it safer”
    • About 31% said “raw milk is a good source of vital nutrients which pasteurization would destroy”
    • About 14% said “both raw milk and pasteurized milk are equally unhealthy”
    • About 9% said “both raw milk and pasteurized milk are equally healthy”

    Quite polarizing! So, what does the science say?

    “Raw milk is dangerous to consume, whereas pasteurization makes it safer: True or False?”

    True! Coincidentally, the 47% who voted for this are mirrored by the 47% of the general US population in a similar poll, deciding between the options of whether raw milk is less safe to drink (47%), just as safe to drink (15%), safer to drink (9%), or not sure (30%):

    As for what those risks are, by the way, unpasteurized dairy products are estimated to cause 840x more illness and 45x more hospitalizations than pasteurized products.

    This is because unpasteurized milk can (and often does) contain E. coli, Listeria, Salmonella, Cryptosporidium, and other such unpleasantries, which pasteurization kills.

    (we know the title sounds vague, but all this information is easily visible in the abstract, specifically, the first two paragraphs)

    Raw milk is a good source of vital nutrients which pasteurization would destroy: True or False?

    False! Whether it’s a “good” source can be debated depending on other factors (e.g., if we considered milk’s inflammatory qualities against its positive nutritional content), but it’s undeniably a rich source. However, pasteurization doesn’t destroy or damage those nutrients.

    Incidentally, in the same survey we linked up top, 16% of the general US public believed that pasteurization destroys nutrients, while 41% were not sure (and 43% knew that it doesn’t).

    Note: for our confidence here, we are skipping over studies published by, for example, dairy farming lobbies and so forth. Those do agree, by the way, but nevertheless we like sources to be as unbiased as possible. The FDA, which is not completely unbiased, has produced a good list of references for this, about half of which we would consider biased, and half unbiased; the clue is generally in the journal names. For example, Food Chemistry and the Journal of Food Science and Journal of Nutrition are probably less biased than the International Dairy Association and the Journal of Dairy Science:

    this page covers a lot of other myths too, more than we have room to “bust” here, but it’s very interesting reading and we recommend to check it out!

    Notably, we also weren’t able to find any refutation by counterexample on PubMed, with the very slight exception that some studies sometimes found that in the case of milks that were of low quality, pasteurization can reduce the vitamin E content while increasing the vitamin A content. For most milks however, no significant change was found, and in all cases we looked at, B-vitamins were comparable and vitamin D, popularly touted as a benefit of cow’s milk, is actually added later in any case. And, importantly, because this is a common argument, no change in lipid profiles appears to be findable either.

    In science, when something has been well-studied and there aren’t clear refutations by counterexample, and the weight of evidence is clearly very much tipped into one camp, that usually means that camp has it right.

    Milk generally is good/bad for the health: True or False?

    True or False, depending on what we want to look at. It’s definitely not good for inflammation, but the whole it seems to be cancer-neutral and only increases heart disease risk very slightly:

    • Keep Inflammation At Bay ← short version is milk is bad, fermented milk products are fine in moderation
    • Is Dairy Scary? ← short version is that milk is neither good nor terrible; fermented dairy products however are health-positive in numerous ways when consumed in moderation

    Today we’re going to talk options that are less “heavy guns”, and/but still very useful.

    Supplementation

    First, the obvious. Taking vitamins and minerals, especially biotin, can help a lot. This writer takes 10,000µg (that’s micrograms, not milligrams!) biotin gummies, similar to this example product on Amazon (except mine also has other vitamins and minerals in, but the exact product doesn’t seem to be available on Amazon).

    When thinking “what vitamins and minerals help hair?”, honestly, it’s most of them. So, focus on the ones that count for the most (usually: biotin and zinc), and then cover your bases for the rest with good diet and additional supplementation if you wish.

    Caffeine (topical)

    It may feel silly, giving one’s hair a stimulant, but topical caffeine application really does work to stimulate hair growth. And not “just a little help”, either:

    ❝Specifically, 0.2% topical caffeine-based solutions are typically safe with very minimal adverse effects for long-term treatment of AGA, and they are not inferior to topical 5% minoxidil therapy❞

    Argan oil

    As with coconut oil, argan oil is great on hair. It won’t do a thing to improve hair growth or decrease hair shedding, but it will help you hair stay moisturized and thus reduce breakage—thus, may not be relevant for everyone, but for those of us with hair long enough to brush, it’s important.

    Bonus: get an argan oil based hair serum that also contains keratin (the protein used to make hair), as this helps strengthen the hair too.

    Silk pillowcases

    Or a silk hair bonnet to sleep in! They both do the same thing, which is prevent damaging the hair in one’s sleep by reducing the friction that it may have when moving/turning against the pillow in one’s sleep.

    • Pros of the bonnet: if you have lots of hair and a partner in bed with you, your hair need not be in their face, and you also won’t get it caught under you or them.
    • Pros of the pillowcase: you don’t have to wear a bonnet

    Both are also used widely by people without hair loss issues, but with easily damaged and/or tangled hair—Black people especially with 3C or tighter curls in particular often benefit from this. Other people whose hair is curly and/or gray also stand to gain a lot.

    Today’s edition of 10Almonds presents a nifty trick to get yourself through those tasks! We’ll also be taking some time to reply to your questions and comments, in our weekly interactive Q&A.

    First of all though, we’ve a promise to make good on, so…

    How To Stay On The Ball (Or The Tomato?) The Easy Way

    For most of us, we face three main problems when it comes to tackling our to-dos:

    1. Where to start?
    2. The task seems intimidating in its size
    3. We get distracted and/or run out of energy

    If you’re really not sure where to start, we recommended a powerful tool in last Friday’s newsletter!

    For the rest, we love the Pomodoro Technique:

    1. Set a timer for 25 minutes, and begin your task.
    2. Keep going until the timer is done! No other tasks, just focus.
    3. Take a 5-minute break.
    4. Repeat

    This approach has three clear benefits:

    1. No matter the size of the task, you are only committing to 25 minutes—everything is much less overwhelming when there’s an end in sight!
    2. Being only 25 minutes means we are much more likely to stay on track; it’s easier to defer other activities if we know that there will be a 5-minute break for that soon.
    3. Even without other tasks to distract us, it can be difficult to sustain attention for long periods; making it only 25 minutes at a time allows us to approach it with a (relatively!) fresh mind.

    Have you heard that a human brain can sustain attention for only about 40 minutes before focus starts to decline rapidly?

    While that’s been a popular rationale for school classroom lesson durations (and perhaps coincidentally ties in with Zoom’s 40-minute limit for free meetings), the truth is that focus starts dropping immediately, to the point that one-minute attention tests are considered sufficient to measure the ability to focus.

    So a 25-minute Pomodoro is a more than fair compromise!

    Why’s it called the “Pomodoro” technique?

    And why is the 25-minute timed work period called a Pomodoro?

    It’s because back in the 80s, university student Francesco Cirillo was struggling to focus and made a deal with himself to focus just for a short burst at a time—and he used a (now “retro” style) kitchen timer in the shape of a tomato, or “pomodoro”, in Italian.
